Why most amateur runners train too hard in the middle — and what to do about it
The grey zone — comfortably hard, steady effort, 85 to 92 percent of threshold — is where a huge share of recreational training quietly lands. It feels productive. It isn't. Here's how to see it on your own log and climb out.
If you pulled the last three months of Strava activities from a hundred recreational runners and plotted the intensity distributions — heart rate, pace, or power, they all tell the same story — one shape would dominate. Not the big easy bulk elite runners are known for. Not the sharp threshold spike. A fat hump, centred somewhere between 82 and 92 percent of threshold, with a long easy tail that's frequently not easy enough. That middle hump is where most amateur training quietly lives, and it's the single biggest thing standing between a typical three-times-a-week runner and their real potential.
This article is about what that zone is, why it's so magnetic, what it actually does to your fitness, and how to climb out of it without hating every run.
What the grey zone is
Training intensity isn't a binary; it's a continuum from walking to all-out sprinting. Exercise physiology carves that continuum into zones for the sake of talking about it, and most modern schemes look similar in shape: easy aerobic at the bottom, threshold in the middle, VO₂max above threshold, anaerobic work at the top. The exact percentages differ between authors — Jack Daniels, Stephen Seiler, Joe Friel, Renato Canova — but they agree on a rough structure. Below your threshold you have low-intensity work that builds the aerobic base. At and just above threshold you have the sharp work that raises your ceiling. And between those two ranges, there's a band that sits between 85 and roughly 92 percent of threshold — sometimes called "tempo" when done intentionally, "moderate" in general parlance, and "the grey zone" when it sneaks up on you.
The grey zone has three characteristics runners experience instinctively. It feels steady — heart rate is elevated but not alarming. It feels productive — you come home sweaty, legs pleasantly heavy, convinced the run counts. And it can be maintained almost indefinitely — you could probably finish a ten-kilometre loop at this effort and still have some in the tank.
Why it's so magnetic
The grey zone doesn't get defended; it happens. Three forces pull every unsupervised runner into it, and they stack.
The first is effort calibration. Humans are not metronomes. If you're told to run easy and you don't have a concrete target — a pace, a power number, a heart rate — you will naturally drift toward the fastest effort that feels easy, which is somewhere in the grey zone, not below it. Every run you do without a ceiling becomes a slightly-harder version of the last one.
The second is time scarcity. The recreational runner has maybe three to five hours per week for training. Given that budget, running slow feels like waste. A steady twelve-kilometre loop at moderate pace produces more perceived fitness than the same twelve kilometres done slowly. The runner reasons — not unreasonably — that since they only have three runs a week, each one needs to count. So each run is slightly harder than it should be.
The third is group-run gravity. Running with friends or a club nudges everyone toward the median sustainable pace of the group. That median is, by definition, grey-zone for most participants — slow enough not to drop anyone, fast enough to feel like a workout. If your long run is also your social hour, the long run drifts up.
What it actually does to your fitness
Here's the uncomfortable part: the grey zone produces training load out of proportion to the adaptation it drives. You feel tired after it. Your watch rewards you for it. It accumulates in your legs like real work. But the physiological returns are soft.
It doesn't build your aerobic base as efficiently as easy running. The mitochondrial, capillary, and fat-oxidation adaptations that underpin long-term endurance are volume-dominated — you grow them by accumulating hours at low intensity. Every minute you spend in the grey zone is a minute you could have been accumulating easy volume, at a far lower recovery cost.
It doesn't raise your lactate threshold the way threshold work does. Threshold adaptation comes from repeated exposure to the specific intensity at which lactate begins to accumulate faster than your body can clear it. You need to be at or just above that line. The grey zone is below it. Sessions that sit at 85 to 92 percent of threshold are roughly the wrong intensity to drive the one adaptation you most want.
It steals recovery from the sessions that do matter. A hard workout's effectiveness is determined partly by how fresh you arrive. Easy days exist so you can run the next hard day well. A grey-zone "easy day" isn't easy; it accumulates fatigue you pay for on Thursday. You show up to your threshold session already slightly cooked, run it ten seconds per kilometre slower than you could have, and wonder why your fitness feels stuck.
Put all three together and the grey zone looks like the worst of both worlds: too hard to recover from, not hard enough to raise your ceiling. Almost all of the time a recreational runner spends in that zone is work that could have been more productive either slower or faster.
What elite runners actually do
The cleanest public dataset on this is Stephen Seiler's analysis of elite endurance athletes across rowing, skiing, and running. Across these disciplines and training cultures, the shape is remarkably consistent: roughly 80 percent of sessions are conducted at low intensity — often comfortably below threshold — and the remaining 20 percent are concentrated at or just above threshold, with occasional VO₂max work above. The moderate middle is almost absent.
That's not because elite athletes have more time, though they do. It's because the pattern is physiologically optimal at every volume. A runner training five hours a week benefits from the same distribution as a runner training fifteen — they just accumulate less of it. The grey zone isn't a luxury only the pros can afford to skip; it's a mistake every runner can afford to fix.
Pace or power — same zone, different units
Everything above is written in pace terms because that's how most recreational runners calibrate effort. The physiology is agnostic: if you train by power (Stryd, Garmin running power), the grey zone sits in exactly the same 85-to-92-percent-of-threshold range — you just express it in watts rather than minutes per kilometre. PX7 Training treats pace and power as two views onto the same zone model. Pick the one you trust; the distribution problem and the fix are identical.
How to see the grey zone in your own training
You don't need a lab to diagnose this. Pull your last twelve weeks of runs and sort them into three buckets:
- Easy: effort comfortable enough to hold a conversation without breaking rhythm. Breathing is calm. You could keep going for hours. If you track pace or power: below roughly 85 percent of threshold.
- Grey: steady but elevated. You can still talk, but it's clipped. Sentences are shorter than they'd be on a sofa. Pace or power sits between 85 and 92 percent of threshold.
- Hard: at or above threshold. Talking is reduced to single words. You're aware of the clock.
Count the minutes spent in each bucket across the last twelve weeks. For most amateur runners the grey bucket holds the plurality of time — often more than half. In the elite-pattern target it should hold close to nothing.
Another diagnostic: if your easy runs and your tempo runs are within thirty seconds per kilometre (or roughly 20 watts) of each other, you don't have easy runs. You have a cluster of slightly-varied grey-zone runs wearing different names.
Four changes that move the distribution
One: put a slow ceiling on your easy days. Pick a number — a pace, a power, or a heart rate — that feels almost embarrassingly slow and commit to staying below it for every easy run this week. For most amateurs that's around 70 to 75 percent of threshold: a pace more than a minute per kilometre slower than 10 K race pace, or a power roughly 70 to 100 watts below critical power. It will feel wrong for about three weeks. It will stop feeling wrong in the fourth week, when the same ceiling starts feeling faster at the same heart rate and you realise the engine is growing.
Two: make your hard days unambiguously hard. Threshold intervals of 4 to 10 minutes, with short recoveries, targeted at the pace or power you can sustain for about an hour. Once a week. Maybe twice, with at least 48 hours between them. The benefit of making hard days hard is that you can let easy days be actually easy — there's no pressure for a Tuesday run to "count" if Wednesday's session is the workout of record.
Three: run the long run slowly. The point of a long run is time on feet. Almost every amateur runs their long run a notch too fast, in the grey zone by default, and ends up fatigued for Monday's session. The fastest runners in the world run their long runs remarkably slowly and get dramatically more out of them. Follow that.
Four: resist the group-run drift. If your only social running is fast, find a second weekly group that runs genuinely easy — or accept that the social run is a grey-zone run and compensate by running the rest of your week slower than you otherwise would. The distribution is what matters; one grey-zone long run per week won't hurt if everything else is genuinely easy.
A note on the other avoid zone
PX7 Training labels two zones as avoid, not just one. The grey zone this article is about is NOX — below threshold, too hard to recover from, not hard enough to adapt. There's a second, narrower avoid band above threshold called NOY (101 to 102 percent of threshold). It exists for a different reason: it keeps interval sessions cleanly on one side of the line. Threshold work should sit at or just under threshold; VO₂max work should sit clearly above it. The tiny 2-percent sliver between them is where a session becomes neither — too hard to hold as threshold, too soft to drive VO₂max. NOY is a problem for serious interval work, not for the amateur drift this article is about, but it's worth knowing exists.
What this looks like in PX7 Training
